BCAA: three citations that prove nothing

Branched-chain amino acids — leucine, isoleucine and valine — are sold as a must-have for muscle. We took a typical set of "scientific references" from popular supplement copy and opened every single paper. Three of them are not about what they are claimed to be about. And once we counted how much BCAA a person already gets from food, the case for the tub collapsed on its own.

The citations that did not survive being opened
**"BCAA reduce fatigue"** — the cited paper is titled *Exercise promotes BCAA catabolism*. It is about the **breakdown** of these amino acids. The word fatigue does not appear in it. **"BCAA activate muscle protein synthesis"** — that reference is a review of the enzyme that **degrades** BCAA, **in rats**. **"Useful on a vegan diet"** — that one is a paper about engineering **genetically modified tomatoes**. Vegans are mentioned once, in the introduction.

And one quiet omission
The same copy cites a 2004 trial — but only for a passing remark about ammonia. Its **actual headline result is skipped**: BCAA did **not** improve performance, and the difference was not statistically significant. The mechanism behaved exactly as predicted. The outcome still did not follow.

The argument that settles it is arithmetic
The WHO requirement pattern works out to BCAA making up roughly **12.8% of dietary protein**. Now look at real food: egg is **20.8%**, chicken breast **18.4%**, soy isolate **17.1%**. In other words, the moment you hit your protein target, your BCAA target is **already exceeded**. For an 80 kg person eating 1.6 g of protein per kg, that is about **23 g of BCAA every day from food** — roughly three and a half times the requirement, and two to five times what a scoop delivers.

Why three amino acids work worse than nine
Building protein requires **all nine** essential amino acids simultaneously. Supplying only three turns on the *build* signal without supplying the bricks — so the body has to strip the rest from **its own muscle tissue**. That is a structural ceiling, not a dosing problem. A review in a sports nutrition journal puts it more bluntly: there are **no studies in humans** measuring protein synthesis from oral BCAA alone, and two intravenous experiments actually showed a **decrease**.

What the industry says on the record
The International Society of Sports Nutrition sorts supplements into evidence tiers. **Category I — strong evidence:** creatine, whole protein, the complete set of essential amino acids. **Category II — limited or conflicting evidence:** **BCAA**, both for muscle and for endurance. Their wording: the data point to a mechanism, "however clinical data do not consistently support" a need for these supplements.

In fairness: the effect is real, just smaller
Let us not be one-sided. BCAA **do** raise protein synthesis — by 22% over nothing. But that is roughly **six times weaker** than whey protein delivering the same amount of BCAA. And they do reduce soreness: a meta-analysis of 18 studies finds a noticeable effect. The catch is that nearly all of this work compares BCAA **against a placebo, not against protein**. Superiority over nothing is established. Superiority over food is not.

How much protein you actually need
The working range for people who train is **1.4–2.0 g per kg of bodyweight**. The famous "1.6 g/kg is the ceiling" figure comes from a result that **did not reach statistical significance**, with a confidence interval stretching to 2.2. So a range is the honest way to state it. A single 20–40 g serving of decent protein already delivers the leucine dose that sports guidelines recommend.

When BCAA genuinely are indicated
Those situations exist, and they are medical. The strongest is **hepatic encephalopathy in cirrhosis**, where a review of 18 trials shows reduced manifestations. Important update: a recent revision **downgraded the certainty of that evidence from high to low**, and there is no effect on mortality. On the opposite end, in maple syrup urine disease BCAA are **strictly restricted** — they are toxic.

A safety signal nobody mentions
In amyotrophic lateral sclerosis, a small 1988 study suggested benefit — and it is still cited today. A larger trial in 95 people found the opposite: lung function declined roughly **2.5 times faster** on BCAA. This is not a reason for a healthy person to panic. It is a good illustration of how one encouraging study can outlive its own refutation by decades.

The bottom line
For a healthy person eating enough protein, BCAA are **not harmful — they are pointless**. The same money spent on ordinary protein, eggs or meat does more, because it brings the full amino acid set. The right question was never "which supplement should I buy". It is "am I hitting 1.4–2 g of protein per kilogram every day".

For healthy people the accurate verdict is pointless rather than harmful. But in amyotrophic lateral sclerosis a trial showed faster decline in lung function, and in maple syrup urine disease BCAA are contraindicated.
